Omega-3s Your Body Can’t Use

You ground flaxseed into your smoothie. You drizzled hemp oil over your salad. You took your plant-based omega-3 capsule and felt good about it.

But here is what no one told you: the omega-3 in those foods is almost entirely wasted before it ever reaches your brain.

Why ALA Doesn’t Work

There are three main omega-3 fatty acids your body cares about: ALA, EPA, and DHA. ALA — alpha-linolenic acid — is the form found in flaxseeds, chia seeds, walnuts, and hemp. It is technically an omega-3, but your brain and cardiovascular system cannot use it directly.

Your liver must convert ALA into EPA and DHA before it becomes biologically active. The problem is that this conversion process is extraordinarily inefficient — most research puts the conversion rate at under 5% for DHA, and slightly higher for EPA.

EPA (eicosapentaenoic acid) plays a central role in reducing systemic inflammation and supporting cardiovascular function. DHA (docosahexaenoic acid) is the structural fat that literally builds and maintains brain cell membranes. Without adequate DHA from direct sources, your brain is working with a shortage it cannot make up through plant foods alone.

Why Your Twenties Matter

Adults in their mid-twenties to mid-thirties are in a critical window for brain development, cognitive performance, and long-term cardiovascular health. This is the decade when neural efficiency, working memory, and mood regulation are being shaped by what you eat — or don’t eat.

Many people in this age group have transitioned away from fish or animal products without replacing the direct DHA and EPA those foods provided. A plant-forward diet is genuinely healthy in many ways, but it carries a specific omega-3 gap that is easy to overlook.

Low DHA during this phase has been linked in research to increased risk of depression, cognitive fatigue, and early inflammatory markers. These are not distant concerns — they are playing out in your energy, focus, and mood right now.

Warning Signs to Watch For

  • Persistent brain fog or difficulty concentrating, especially in the afternoon
  • Low mood or emotional flatness that doesn’t have a clear cause
  • Dry skin, dry eyes, or brittle nails that haven’t responded to hydration

What Actually Helps

The most direct way to get EPA and DHA is from marine sources. Oily fish such as salmon, sardines, mackerel, herring, and anchovies are the most concentrated food sources available. Two servings of oily fish per week provides a clinically meaningful amount of both EPA and DHA.

If you do not eat fish, algae-based omega-3 supplements are the most evidence-backed alternative. Algae is where fish get their DHA from in the first place — it cuts out the middleman entirely. Look for supplements that list both DHA and EPA on the label, not just ALA.

Fish oil supplements are also widely available and extensively studied, but quality varies significantly. Choose products that are third-party tested, store them in the fridge after opening, and check that the combined EPA plus DHA dose reaches at least 500mg per serving.

Action Plan Checklist

  • Eat two servings of oily fish per week — sardines, salmon, mackerel, or herring are the most affordable and effective options
  • If you follow a plant-based diet, switch from flaxseed-based omega-3 supplements to algae-derived DHA and EPA capsules
  • Check your current omega-3 supplement label — if it only lists ALA, it is not providing the active forms your brain requires
  • Ask your GP for an omega-3 index blood test if you have been plant-based for more than two years or have persistent brain fog
  • Reduce your intake of processed vegetable oils high in omega-6, such as sunflower and corn oil, which compete with omega-3 absorption in the body

The Omega-6 Interference Problem

One frequently missed factor in omega-3 absorption is the ratio of omega-6 to omega-3 in your diet. Most adults in Western countries consume somewhere between 15 and 20 times more omega-6 than omega-3 — far above the optimal ratio of around 4 to 1.

Omega-6 and omega-3 fatty acids compete for the same enzymes in the body. When omega-6 intake is extremely high, it actively blocks your body’s already-limited ability to convert ALA into EPA and DHA. This means the problem is not just about eating more omega-3s — it is about reducing the competition.

Simple shifts help significantly. Replacing sunflower or corn oil with olive oil, cutting back on ultra-processed snacks, and increasing your direct EPA and DHA sources all work together to improve your omega-3 status more effectively than supplementation alone.

Plant-based omega-3s are not useless — but relying on them as your primary source means your brain is almost certainly running low on the fats it needs most. Switching to direct DHA and EPA sources, whether from oily fish two times a week or a quality algae supplement, is one of the most evidence-backed changes you can make for your long-term brain health and mood.
